Macro Calculator

The Macro Calculator determines your optimal macronutrient breakdown (protein, carbohydrates, and fat) based on your goals. Whether you want to lose fat, build muscle, or maintain weight, this calculator provides personalized macro targets. Enter your calorie target and choose a macro ratio (or let the calculator recommend one), and it shows exactly how many grams of each macronutrient you need each day.

Formula

Macronutrient calories:
- Protein: 4 calories per gram
- Carbohydrates: 4 calories per gram
- Fat: 9 calories per gram

Common ratios:
- Balanced: 30% protein, 40% carbs, 30% fat
- Low-carb: 40% protein, 20% carbs, 40% fat
- High-protein: 40% protein, 40% carbs, 20% fat

Grams = (calories x percentage) / calories per gram

Example

Daily target: 2000 calories, balanced ratio (30/40/30): Protein: 2000 x 0.30 / 4 = 150g Carbs: 2000 x 0.40 / 4 = 200g Fat: 2000 x 0.30 / 9 = 67g Total: 150(4) + 200(4) + 67(9) = 600 + 800 + 603 = 2003 calories

How to Use

  1. Enter your daily calorie target
  2. Choose a macro ratio or let the calculator recommend one
  3. The calculator shows grams of protein, carbs, and fat
  4. Optionally set different ratios for workout and rest days
  5. Track your food intake to hit your macro targets

Frequently Asked Questions

What are macronutrients?

Macronutrients are the nutrients your body needs in large amounts: protein, carbohydrates, and fat. Protein builds muscle, carbs provide energy, and fat supports hormones and nutrient absorption. Each has a specific calorie value.

How much protein do I need?

For most people: 0.8-1g per kg of body weight. For athletes or muscle building: 1.6-2.2g per kg. For weight loss: 1.2-1.6g per kg to preserve muscle. Higher protein intake helps with satiety and muscle preservation during weight loss.

Should I track macros or just calories?

Tracking macros is more precise than tracking calories alone. Macros ensure you get enough protein for muscle, enough carbs for energy, and enough fat for hormones. If you just track calories, you might undereat protein or overeat carbs.

What is the best macro ratio for weight loss?

For weight loss, a higher protein ratio (35-40%) helps preserve muscle and increase satiety. Moderate carbs (30-35%) provide energy, and moderate fat (25-30%) supports hormones. The exact ratio depends on personal preference and activity level.

Can I eat any food as long as it fits my macros?

While 'if it fits your macros' (IIFYM) is popular, food quality matters. Prioritize whole foods: lean proteins, complex carbs, healthy fats. Processed foods that fit your macros may lack micronutrients and fiber. Balance flexibility with quality.
